My Dog Improved My VO2 Max — And the Science Behind Why Short Runs Actually Work

Our dog trainer came to the house this summer and told me that Jasper needed more cardio. Not walks — actual cardio. Something that got his heart rate up, kept him at a steady trot, and challenged his system. And I said, okay. So I took the 30 to 45-minute walks I was already doing with him every morning and replaced them with 20-minute run-walks around our neighborhood loop. About two miles, easy effort, lots of stopping and sniffing and the occasional chaotic detour toward a squirrel.

Two weeks later, my Garmin told me I was in "productive" status for the first time in about a year. A few days after that, my estimated VO2 max went up.

I had been in maintenance mode with my running for a long time — three days a week, easy miles, nothing dramatic. My fitness wasn't declining but it certainly wasn't moving. And then I added 20-minute easy run-walks with a dog who controls the pace — and something shifted.

I kept asking myself: what changed? And the answer was almost embarrassingly simple.

The Myth We Need to Talk About

This is episode one of our new series on Running Reconnected where we bust common running myths. And we're starting here because this one is quietly keeping a lot of runners from training smarter and feeling better.

The myth: short runs aren't worth it.

If you can't get in a certain distance or duration, why bother? If you only have 20 minutes, is it even worth putting your sports bra on? — and if you've ever run in Florida humidity, you know that question is not trivial, because what follows is a second shower, extra laundry, and the very real possibility of coming home covered in bugs.

Here's where this myth shows up most:

The all-or-nothing trap. If I can't do my full hour, I'll just skip it. I've said this. My friends have said this. It feels logical. It isn't.

The comparison trap. I used to do 10 miles — five miles isn't even worth it. When we measure our current training against a past version of ourselves, everything in the present feels inadequate.

The productivity trap. If it doesn't hurt or take a long time, did it really do anything? This one bleeds into runners pushing too hard on their easy days, but it also makes short runs feel pointless. You go out, you feel fine, you come back, and you think — that couldn't possibly have done anything.

The shower trap. Do I really need to take another shower for a 20-minute run? Valid question. The answer is yes, it's worth it. But also, get a good dry shampoo.

All of these traps are understandable. But they're built on a belief that isn't supported by the evidence: that distance is more important than consistency.

What the Research Has Been Saying Since 1982

In the early 1980s, Dr. Robert Hickson at the University of Illinois conducted a landmark series of studies on fitness maintenance that remain the foundational research on this question more than 40 years later. The design was simple: put subjects through 10 weeks of serious training — cycling and running 40 minutes per day, six days per week, at intensities reaching 90 to 100% of max heart rate. Then, for the following 15 weeks, reduce either the frequency, duration, or intensity to see what happened to their fitness.

The findings changed how exercise scientists think about minimum effective dose.

Study 1 — What happens when you reduce frequency:
Subjects dropped from six days per week down to four days — or even two days per week. Result: VO2 max gains were fully preserved for the entire 15 weeks, as long as intensity and duration per session stayed the same. You can run less often without losing fitness. (Hickson & Rosenkoetter, Medicine & Science in Sports & Exercise, 1981)

Study 2 — What happens when you reduce duration:
Sessions were cut from 40 minutes down to 26 minutes — and then down to 13 minutes per day. Result: VO2 max gains were fully preserved in both groups for the entire 15 weeks. Thirteen minutes. A third of the original session length. Fitness maintained for four months. (Hickson et al., Journal of Applied Physiology, 1982)

Study 3 — What happens when you reduce intensity:
Intensity was reduced by one-third or two-thirds while keeping frequency and duration the same. Result: VO2 max was not maintained. This was the one variable that could not be reduced without significant fitness loss. (Hickson et al., Journal of Applied Physiology, 1985)

The headline: you can run less often and you can run shorter — but you cannot consistently run easier and expect to hold your fitness. Frequency and duration are flexible. Intensity is not.

A Few Important Caveats

These studies were looking at fitness maintenance — not building fitness from scratch. They tell us what it takes to hold what you've already built, not what it takes to develop a new aerobic base. If your goal is significant improvement, you generally need more volume over time.

The studies also used a combination of cycling and running, which matters because cycling allows for higher cardiovascular intensity with less impact stress on the body. Running at very high intensities day after day is a very different proposition than cycling at high intensities — something Tour de France cyclists can sustain for three weeks in ways that no runner's body could survive at equivalent effort.

And VO2 max, while the most commonly tested variable in these studies, is not the only measure of running fitness — and not necessarily the most important one. The speed at which you reach your VO2 max is often more meaningful for actual running performance, and that's harder to measure in a lab study from 1982.

Take the findings as encouraging and directional, not as precise prescriptions. That's how good science gets used.

Back to Jasper

Here's what I think was actually happening with my 20-minute run-walks.

I wasn't doing them as a structured training tool. I was doing them because a dog trainer told me my dog needed cardio. But in replacing a 30 to 45-minute walk with a 20-minute run-walk, I added something my aerobic system hadn't been getting: a consistent change-of-pace stimulus.

The run-walk wasn't strategic. Jasper was making the decisions about when we stopped and when we moved. But as Kevin pointed out, what we were essentially doing was a very gentle form of Fartlek — running faster, slowing to walk, picking back up again. The heart rate rising and falling repeatedly. The cardiovascular system responding to the variation.

It also added volume. I was running more days per week than I had been. And as the Hickson studies suggest — and as Frank Shorter famously advised — two speed workouts, a long run, and as much easy volume as your body and schedule can handle is a remarkably effective formula. I had been doing the speed work and the long run. I hadn't been doing the easy volume. Twenty minutes with a poodle filled that gap.

The Garmin status change and VO2 max bump may partly reflect the algorithm responding to increased running volume — it's an estimate, not a lab test. But the principle holds regardless of the measurement tool: consistent aerobic stimulus, even in short doses, produces adaptation.

The Practical Takeaway

You don't have to choose between a full run and no run. There is a third option that most runners undervalue — the short run done consistently.

If you only have 20 minutes, go run. Even at easy effort. Even as a run-walk. It counts. It maintains your aerobic stimulus, it keeps the training habit alive, and it accumulates toward fitness in ways that skipping never does.

If you've been skipping runs because they'd be too short to matter, here's the math on what that costs you: three missed 20-minute runs is an hour of running you didn't do. And if you make up for it with one long run on the weekend, you've set yourself up for the exact pattern that increases injury risk — a big spike in your longest single run relative to your recent training history, which research has shown is more predictive of injury than total weekly mileage increase.

Three short consistent runs protect you from that. One cramming run does not.

The one caveat from Hickson that matters for short runs: don't make every run easy. The research is clear that intensity is the variable you cannot cut indefinitely. If your short runs are always gentle jogs, you'll eventually see a fitness decline. Keep some quality in your week — strides are one of the most underrated tools for this. Four to six repetitions of 15 to 20 seconds at about an 8 out of 10 effort, a couple of times per week, does more than most people realize. Even tacking five minutes of strides onto the end of a 20-minute easy run changes what that run does for your fitness.

Short and easy is better than nothing. Short with a little quality is even better.

The Jasper Principle

If you're currently walking for exercise and wondering whether upgrading to a run-walk is worth it — even a slow, easy, chaotic one with a dog who has opinions about every fire hydrant on the block — the answer from both the research and my personal experience is yes.

The cardiovascular stimulus difference between walking and running, even at easy effort, is significant and measurable. You don't need to run far. You don't need to run long. You need to run consistently and keep some intensity somewhere in your week.

That's it. That's the whole thing.

My dog taught me this. Dr. Hickson's research confirmed it in 1982. And I'm betting it'll work for you too.
